Beginner Gym Workout Plan: Your First 3 Months (Men and Women)
New to the gym? A simple 3-day beginner workout plan for men and women, with exercises, sets and reps, how to progress, rest days and common mistakes.

The best beginner gym plan is simple: train your whole body 3 days a week, using a handful of basic exercises, and add a little weight or a few reps every week. Do this for 3 months and you will be stronger, fitter and more confident than 90% of people who jump between random workouts.
This is the plan we give new members at Apex. It works for men and women, for muscle gain and fat loss. The difference between those goals is mostly your diet.
Before you start
- Warm up for 5 to 10 minutes: a light walk or cycle, then arm circles, hip circles and a few bodyweight squats.
- Learn the movement before adding weight. Ask a trainer to check your form in the first sessions.
- Start light. You should be able to do every set with good form, finishing with 2 or 3 reps “in the tank”.
- If you have heart problems, high blood pressure, an injury or are pregnant, check with your doctor first.
The plan: 3 full-body days a week
Train on three non-consecutive days, for example Sunday, Tuesday, Thursday. Alternate Workout A and Workout B.
Workout A
| Exercise | Sets x reps |
|---|---|
| Goblet squat (or leg press) | 3 x 10 |
| Dumbbell bench press (or push-ups) | 3 x 10 |
| Lat pulldown | 3 x 10 |
| Romanian deadlift with dumbbells | 3 x 10 |
| Dumbbell shoulder press | 2 x 12 |
| Plank | 3 x 20 to 40 seconds |
Workout B
| Exercise | Sets x reps |
|---|---|
| Leg press (or squat) | 3 x 12 |
| Seated cable row | 3 x 10 |
| Incline dumbbell press | 3 x 10 |
| Walking lunges | 2 x 10 each leg |
| Dumbbell curl + triceps pushdown | 2 x 12 each |
| Dead bug or leg raises | 3 x 10 |
Week example: Sun A, Tue B, Thu A. Next week: Sun B, Tue A, Thu B.
Rest 60 to 90 seconds between sets. Each session takes about 45 to 60 minutes.
How to progress (the most important part)
Every week, try to do a little more than last time:
- When you can do all sets with all reps and good form, add the smallest weight step next session (for example 1 to 2.5 kg).
- If you cannot add weight, add 1 rep to each set.
- Write your weights in a notebook or your phone. What gets measured gets improved.
This is called progressive overload, and it is the reason muscles grow and strength increases.
The 3-month roadmap
| Month | Focus |
|---|---|
| Month 1 | Learn the movements, light weights, never miss a session |
| Month 2 | Add weight every week, keep perfect form, add a 4th day of walking or light cardio |
| Month 3 | Push harder on the main lifts, consider a 4-day upper/lower plan if you love training |
Cardio and rest days
- On rest days, walk 30 to 45 minutes. It helps recovery and fat loss.
- The WHO recommends 150 to 300 minutes of moderate activity a week plus muscle-strengthening on 2 or more days. This plan covers both.
- Sleep 7 to 9 hours. Your muscles grow while you recover, not while you train.
What to eat
- To build muscle: eat a little more than usual and get enough protein. See our Nepali diet plan for muscle gain.
- To lose fat: eat a little less and keep protein high. See our weight loss diet plan with Nepali food.
- Most beginners do not need supplements in month one. Focus on food, sleep and showing up.
For women
The same plan works perfectly for women. Lifting weights will not make you bulky. Women build muscle more slowly than men, and strength training gives a toned, firm look, stronger bones and better posture. Choose weights that challenge you, not the smallest dumbbell in the rack.
Common beginner mistakes
- Doing too much in week one and being too sore to come back.
- Copying advanced routines from Instagram with 25 exercises.
- Ego lifting: heavy weight, bad form, injury.
- Changing the plan every week. Stick with it for at least 8 weeks.
- Skipping legs. Leg training builds the most muscle and burns the most energy.
Frequently asked questions
How many days a week should a beginner go to the gym?
Three full-body sessions a week is ideal for most beginners. It gives enough training to improve and enough rest to recover.
How long should a beginner workout be?
About 45 to 60 minutes including the warm-up.
When will I see results?
Most people feel stronger within 2 to 4 weeks. Visible changes usually take 8 to 12 weeks of consistent training and eating.
Should beginners do cardio or weights first?
Weights first, then cardio if you want it. That way you have the most energy for the lifts.
Is soreness a sign of a good workout?
No. Some soreness is normal at the start, but progress is measured by getting stronger, not by how sore you feel.
